For years, we were told that breakfast is the most important meal of the day. Although this is not entirely true, some people may benefit from skipping breakfast – but that may not be the case for others.

What is certain: having an unhealthy breakfast can be considerably worse than skipping it altogether.

Fiber, protein, and healthy fats make up a nutritious morning meal – one that fills you up and gives you stable energy. Eating a poor breakfast, on the other hand, might leave you lethargic, drive weight gain, and raise your chance of developing chronic illness. Here are nine of the worst options.

    #1. Breakfast Cereals

A lot of people believe that breakfast cereals are a healthy option. Health claims like “whole grain” are frequently found on cereal packaging, along with promises of added vitamins and minerals. But these cereals are heavily processed and contain very little whole grain. The nutrients are often added back in through a process called fortification – which doesn’t replicate the benefits of eating those nutrients in their natural form.

According to one study, kids who ate a fortified morning cereal designed to boost immunity got sick just as frequently as kids who didn’t eat it. The main ingredients in most breakfast cereals are sugar and processed grains. Sugar typically appears first or second in the ingredient list.

The Environmental Working Group examined the most popular breakfast cereals in a 2011 report and found that a single cup serving frequently contains more sugar than three chocolate chip cookies. Even “nutritious” options like granola with oats are often high in sugar. And consuming a lot of sugar significantly increases the risk of heart disease, type 2 diabetes, and obesity, according to another study. Related: Warning Signs You’re Eating Too Much Sugar

    #2. Waffles and Pancakes

Pancakes and waffles are popular breakfast options in many households. They have more protein than cereals, which sounds encouraging – but they’re also loaded with refined flour. According to some studies, processed grains like wheat flour are one of the primary drivers of obesity and insulin resistance.

Then there’s the syrup. Pancake syrup commonly contains high-fructose corn syrup, which can promote inflammation, leading to insulin resistance and increasing the risk of prediabetes and type 2 diabetes. If you enjoy pancakes, make them with oat flour and top with fresh berries instead.

    #3. Margarine-Topped Toast

Margarine-topped toast might appear healthy – no saturated fat, no sugar. But it’s harmful for two reasons.

First, white bread is refined flour – low in fiber and high in empty calories. It spikes blood sugar rapidly and won’t keep you satisfied for long. Second, margarine is high in trans fats. There is overwhelming evidence that trans fats cause inflammation and raise your risk of chronic disease (1, 2). Margarine brands labelled “trans fat free” are legally allowed by the FDA to carry that claim if they contain less than 0.5g of trans fats per serving. Many people unknowingly consume over 2g daily by taking multiple 0.5g doses. Swap to whole grain bread with butter, avocado, or eggs.

    #4. Fruit Juice

Many commercially available fruit juices contain minimal actual juice and are sweetened with added sugar or high-fructose corn syrup. Diets high in high-fructose corn syrup are linked to increased likelihood of obesity, metabolic syndrome, type 2 diabetes, and other health conditions (4).

Even 100% fruit juices contain substantial amounts of sugar. Regular consumption can impact body weight similarly to sugary soft drinks. And because fruit juice lacks fat and fibre, it causes a rapid spike in blood sugar. Without these components to slow absorption, the body responds with a surge of insulin followed by a sharp drop in blood sugar – leaving you fatigued, lightheaded, and hungry again an hour later.

Better options: fresh water, green tea, or a homemade vegetable juice with low-GI fruits like blackberries, kiwis, apples, spinach, cucumber, ginger, and carrots. Papaya is also an excellent breakfast fruit – rich in fiber, vitamins E and C, and the enzyme papain, which supports digestion and may reduce the risk of colon cancer. #5. Fat-Free Yogurt

Plain whole-milk Greek yogurt with berries is a nutritious, balanced breakfast. Fat-free fruit-flavored yogurts sweetened with added sugar are something else entirely.

Many of these flavored low-fat varieties contain more sugar per serving than a similar portion of ice cream. Fat contributes to satiety because it digests more slowly than carbohydrates and stimulates the release of cholecystokinin – the hormone that signals fullness. By removing the fat and replacing it with sugar, a wholesome food becomes more like a dessert. Stick to full-fat plain Greek yogurt and add your own fruit.

    #6. Granola Bars

Granola bars might seem like a healthy on-the-go breakfast, but most are little better than candy bars. While plain oats are rich in fiber, most granola bars offer only 1–3 grams per serving. They’re typically loaded with added sugars – many top brands use a mix of sugar, corn syrup, and honey – all of which spike blood sugar, raise insulin levels, and contribute to inflammation. The sugar content is often even higher when chocolate chips or dried fruit are added.

#7. Coffee on an Empty Stomach

Drinking coffee as soon as you wake up is a tradition around the world – but it’s counterproductive. Studies show that caffeine consumed on an empty stomach has less potent effects than when consumed at other times of the day. This habit also increases tolerance to caffeine over time, which is why many regular coffee drinkers eventually stop experiencing the benefits they once got from it.

More importantly, caffeine interferes with cortisol production. Cortisol levels are naturally at their highest in the morning – they’re responsible for waking you up and getting you alert. When you drink coffee first thing, the body produces less cortisol and relies more on the caffeine instead. Rather than boosting cortisol, caffeine replaces it – often less effectively. To make the most out of your coffee, wait at least 90 minutes after waking before having your first cup.

    #8. Tomatoes

Tomatoes are packed with health-promoting nutrients. The only problem is that they’re relatively high in acidity – consuming them on an empty stomach increases stomach acidity and can cause irritation, especially in people with ulcers or acid reflux.

If you enjoy tomatoes at breakfast, pick ripe, soft ones – the riper the tomato, the less acid it contains. Yellow tomatoes have one of the lowest acid levels of all varieties. Cooking tomatoes also reduces their acidity significantly, making cooked tomatoes a safer morning option than raw ones. Yellow tomatoes have one of the lowest acid levels of all varieties and are worth looking for if you want tomatoes at breakfast regularly.

    #9. Pastries

Cinnamon rolls, muffins, croissants, Danish, strudels – there’s no denying they’re delicious. But they have high sugar content, are made with white flour, and cause blood sugar spikes followed by energy crashes and hunger later in the morning. Eating dessert as your entire meal every day is not a breakfast strategy.

Instead, opt for whole grains or oatmeal. Oatmeal has plenty of soluble fibre, improves digestion, protects the stomach walls from hydrochloric acid damage, and can keep you full for a long time.

Add a handful of nuts and blackberries – nuts normalise stomach pH levels, and blueberries are low in calories with potent antioxidants that protect the body against free radicals. Buckwheat is another excellent option – rich in iron, vitamins, and protein and can be consumed in countless tasty variants.
